Full-Body Dumbbell Workout at Home: 30 Minutes to Train Everything

With a pair of dumbbells and half an hour, you can train your whole body at home. This workout combines the basic movement patterns (squat, hip hinge, push and pull) in short circuits to make the most of your time: while one muscle group works, the other rests. Do it 2 or 3 times a week on non-consecutive days.

Warm-up

4 minutes · no rest between exercises

  1. Arm Circles

    30 sec forward and 30 sec backward
  2. Inchworm

    5 reps

Block 1 · Legs and push

10 minutes · 3 rounds · 60 sec rest after each round

  1. Goblet Squat

    10-12 reps

    Hold one dumbbell vertically against your chest.

  2. Lying on the floor: no bench needed.

Block 2 · Posterior chain and pull

10 minutes · 3 rounds · 60 sec rest after each round

  1. With dumbbells: neutral spine, push your hips back.

  2. One-Arm Dumbbell Row

    10-12 per side

    Support one hand and one knee on a sturdy chair.

Block 3 · Core

3 minutes · 2 rounds · no rest

  1. Dead Bug

    8 per side
  2. Keep your feet wide so your hips don't rotate.

Cool-down

3 minutes

  1. Child's Pose

    45 sec, breathing deeply
  2. Lying Glute Stretch

    30 sec per side

Frequently asked questions

Can you build muscle at home with just dumbbells?

Yes. If your sets get close to fatigue and you gradually add weight or reps over time, dumbbells are enough to build strength and muscle, especially in the first few months.

How many times a week should I do this full-body workout?

Two or three times a week on non-consecutive days, for example Monday, Wednesday and Friday. On off days you can walk or do mobility work.

What if I don't have a bench?

You don't need one for this workout: the press is done lying on the floor and the row with support on a sturdy chair or the couch.

How long should I rest between rounds?

About 60 seconds. If you're out of breath or losing form, stretch the rest to 90 seconds rather than doing the exercise badly.
