Gym Strength Training for Endurance Athletes: A 2-Day Plan for Runners, Cyclists and Triathletes

Strength training is one of the most effective ways to improve at running, cycling or triathlon without adding more miles. Heavy, explosive strength work improves running and pedaling economy (you use less energy at the same pace), delays fatigue late in races and lowers the risk of overuse injuries. And no, you won't build bulk that slows you down: with 2 short sessions a week, the effect is mostly on your nervous system and tendons.

The 3 principles that change your results

Day A · Leg and core strength

Rest 2-3 min on the main lifts and 60-90 sec on the rest

  1. The foundation lift. Use a load that leaves 1-2 reps in the tank.

  2. Hamstrings and glutes: key for your stride and pedal stroke.

  3. Dumbbell Split Squat

    3 × 6-8 per leg
  4. Standing Calf Raise

    3 × 10-12 slow reps

    Weighted, with a 1-sec pause at the bottom and top: a more resilient Achilles tendon.

  5. Pallof Press

    3 × 10 per side

Day B · Power and single-leg work

Always do jumps first, while your legs are fresh

  1. Box Jump

    4 × 3-4

    Land softly and step down from the box.

  2. Drive up explosively and hold for 1 sec at the top.

  3. Dumbbell Step-Up

    3 × 6-8 per leg
  4. Nordic curl: the best hamstring protector.

  5. Pull-Up

    3 × 5-8

    Especially for triathletes and swimmers.

  6. Farmer's Walk

    3 × 30-40 m

Frequently asked questions

Will strength training make me gain weight and get slower?

Not with this approach. With 2 low-rep sessions plus your running or cycling volume, muscle gain is minimal and the improvement in economy more than makes up for it.

How many sets and reps should a runner do at the gym?

On the main lifts, 3-4 sets of 4-6 reps with a challenging load. On accessory exercises, 3 sets of 6-12.

Can I do this workout at home?

The single-leg exercises, Nordic curls and jumps, yes. For heavy squats and deadlifts you need a barbell; at home, replace them with Bulgarian split squats and single-leg deadlifts using a backpack or dumbbells.
